If you’re gonna use lights at night,
DON'T use the ceiling.
The eye flips everything. Overhead light lands on the bottom of the retina and that part is what shuts melatonin down more effectively.
A lamp on the desk or the floor hits the top half instead.
Same room but your brain reads it as far less of an “it’s noon” signal.
Doesn’t mean you can scroll in bed. A bright phone/laptop still counts.
Just turn the ceiling off and put the lamp lower.

Then increase the Extra dim intensity rather than dragging the ordinary brightness slider all the way down
Lowering your phone’s brightness can mean more PWM flicker, depending on the display (most OLEDs)
Try this instead:
Keep phone brightness at 100%
then turn on “Reduce White Point” under
Settings → Accessibility → Display & Text Size
The screen looks dimmer without pushing the display into its lower brightness (PWM) range
